Simple At-Home Movements to Reduce Pain

1. Backward Walking
Backward walking has been shown to reduce discomfort in knees and lower back by engaging stabilizing muscles in a controlled manner. Begin in a safe environment with support nearby. Warm up with two to five minutes of forward walking, then practice backward walking for short intervals, gradually increasing time as comfort allows.

2. Nerve Glides
Irritated or compressed nerves can contribute to radiating pain in the arms or legs. Nerve glides gently mobilize these tissues to improve flexibility and reduce sensitivity. For example, lying on your back, bring one knee toward your chest, extend the leg upward, and alternate flexing and pointing the foot. Repeat 10–15 times per leg, performing slow and controlled movements.

3. Supported Hip and Pelvis Release
Muscle overuse and prolonged sitting can lead to tight hips and pelvis muscles, exacerbating chronic pain. Lying on your back with knees bent at 45–90 degrees, relax your hips and breathe deeply for several minutes. This position encourages tissue release and helps reduce tension in the lower back and pelvic region.

4. Mindful Meditation
Emotional and cognitive factors influence pain perception. Practicing meditation allows your mind to observe thoughts and discomfort without resistance. Focus on breathing, silently noting “in” and “out” with each inhale and exhale for 2–5 minutes. Regular mindfulness can help manage pain intensity and improve overall well-being.

Adjust repetitions, duration, and intensity based on your comfort, and gradually progress as your tolerance improves.
